The Secret to Gaining Muscle After 40

Uncategorized Jul 20, 2026

Muscle growth is easy when you're 20. But when you're 40+, it's a different game. Here's the 5-step guide to growing muscle after 40 that I have used with dozens of guys to drive results, no matter their age.

#1: Master technique first. Most guys either don't know how to lift properly or have picked up bad habits along the way. Technique is what helps you get the most out of every exercise. Lift with poor form and you're not just failing to work the target muscle, you're also raising your injury risk.

#2: Do the right exercises. Curls and bench press alone aren't going to transform your physique. You need to hit every major muscle group in the body. You can cover them all with these 7 movement patterns:

  1. Horizontal presses (bench, pushups, etc.)
  2. Horizontal pulls (cable rows, dumbbell rows, etc.)
  3. Overhead presses
  4. Vertical pulls (pullups, lat pulldowns, etc.)
  5. Squats/lunges
  6. Hinges (deadlifts, RDLs, hip thrusts, etc.)
  7. Core movements (planks, side planks, sit-ups, Russian twists, etc.)

#3: Follow a program. Walking into the gym and doing random stuff won't get you anywhere. You need a structured, well-designed plan, and you need to stick with it. Ideally, run the same program for at least 2 months. Stop switching things up every few weeks. It takes time to adapt to a program and actually reap the benefits.

#4: Progressively overload. Progressive overload means gradually increasing intensity over time: more weight, more reps, more sets, or less rest. It's what forces the body to grow. Without it, you won't gain muscle. That said, you don't need to add weight every session. Follow a progression scheme: I recommend adding a couple reps to each set first, then add weight.

#5: Focus on recovery. You aren't 20 anymore. You can't hit the gym, party every weekend, skip sleep, and still expect to grow. A 40+ body needs recovery more than anything else. The best program is the one your body can actually recover from. You could be running the best program in the world, but without recovery, it won't do a thing for you. That means quality nutrition (especially protein), 7+ hours of sleep a night, proper hydration, and managing stress.

Follow these five steps and you'll be on the road to building muscle after 40. But know this: muscle growth is a slow process. Past 40, you can realistically expect about 1 lb of muscle gain per month, and that's if you're doing most things right. There's no shortcut. You have to commit to the process long term. Do that, and the results will show.
