If you’re an executive, and especially an executive dad, time is your most scarce resource. You don’t have time to live in the gym, and you certainly don’t want fitness taking over your life. Yet, you probably have goals of losing weight, gaining muscle, improving your health, and getting in better shape. You know you need to exercise; the crux of the issue is you just don’t seem to have the time to do it.
The good news is you don’t need a ton of time to accomplish those goals. With only ~ 15 minute workouts and basic equipment (bodyweight, dumbbells, and standard cardio machines), you can build muscle, drop fat, and get back in shape.
Here are three proven, time-efficient training methods for cardio and strength you can start tomorrow:
High-Intensity Interval Training (HIIT) alternates brief bursts of intense effort with easy recovery periods. If you are looking for fat loss, cardiovascular health, and better endurance, research consistently shows that HIIT delivers comparable benefits to long, steady-state cardio in about half the time. It gets maximum work done in minimal minutes.
3 Plug-and-Play HIIT Routines:
• The Classic 1:2 Work-to-Rest Ratio Workout: 30 seconds hard effort, 60 seconds easy recovery. Perform 4 to 8 total rounds using any exercise implement (run, assault bike, rower, cycle, incline treadmill, or elliptical). Scale it: If you are deconditioned, regress to 1:3 (30 sec hard / 90 sec easy). If you are highly conditioned, advance to 1:1 (30 sec hard / 30 sec easy).
• The 15-Minute Wave HIIT: 1 minute easy pace, 1 minute medium pace, 1 minute hard pace. Cycle through this 3-minute block 5 total times for a fast, structured 15-minute workout.
• Bike/Rower EMOM (Every Minute On the Minute): Set a timer for 10 minutes. On the top of every minute, perform a 10-second sprint on an air bike (or stationary bike or rower), followed by 50 seconds of low intensity work. Repeat for 10 total rounds.
Traditional strength training involves taking a 2- to 3-minute rest between every single set. Supersetting eliminates dead time by pairing two exercises targeting different (often opposing) muscle groups back-to-back with zero rest in between. While one muscle group works, the other rests, allowing you to effectively cut your workout time in half. Below are examples of 1 superset. A workout would be several pairs of supersets.
Superset Examples:
• Upper Body Superset: Flat Dumbbell Bench Press (12 reps) → No rest transition straight to → Dumbbell Rows (12 reps). Rest 90–120 seconds after completing both exercises. Repeat for 3 total sets.
• Lower Body Superset: Dumbbell Squats (12 reps) → No rest transition straight to → Barbell or Dumbbell Hip Thrusts (12 reps). Rest 90–120 seconds after completing both exercises. Repeat for 3 total sets.
• Upper/lower Superset: Lunges (12 reps each leg) → No rest transition straight to → Shoulder Press (12 reps). Rest 90–120 seconds after completing both exercises. Repeat for 3 total sets.
Circuits involve performing a series of movements (typically 3+ exercises) in sequence with minimal rest between exercises. Circuits are great because they can function as both a cardio and a strength training workout or they can be designed to focus strictly on muscle growth. I'll show you examples of both below. I like to design circuits using an AMRAP (As Many Rounds As Possible) format within a fixed time cap to make it adjustable depending on time constraints.
Example Circuit Workouts:
• The 15–30 Minute Full-Body Circuit (cardio + strength): Perform 10 reps each of: Dumbbell Squats, Rows, Walking Lunges, Push-ups, Bicep Curls, and Sit-ups. Take 15 seconds of rest between individual movements. Rest 1 to 2 minutes upon completing a full round. Set a timer for 15 to 30 minutes and complete as many quality rounds as possible.
• The 10-Minute Chest, Shoulder, Tri Pump (more muscle growth focused): Perform 15 reps each of: Push-ups, Lateral Raises, and Tricep Pushdowns (or Overhead Extensions). Take 15 seconds of rest between exercises. Rest 1 to 2 minutes between rounds. Cap the workout at 10 minutes total, getting as many clean rounds as time permits.
Here is a simple weekly structure that we use with a lot of our clients. This example is a 6 day schedule that only totals 90 minutes of exercise each week. However, if you don’t have 90 minutes per week, you can easily reduce this to 4 days per week or even 2 days per week. Just make sure there is a balance between strength and cardio sessions.
• Monday: Full Body Strength — 15 mins — Circuit or Supersets
• Tuesday: Conditioning — 15 mins — HIIT Elliptical or Bike EMOM
• Wednesday: Full Body Strength — 15 mins — Circuit or Supersets
• Thursday: Conditioning — 15 mins — HIIT Elliptical or Bike EMOM
• Friday: Full Body Strength — 15 mins — Circuit or Supersets
• Saturday: Conditioning — 15 mins — HIIT Elliptical or Bike EMOM
• Sunday: Active Recovery — Walk, Mobility, Family Time
Remember that the best workout program for you isn’t the most optimal one; it's the one you can be most consistent with. I often joke that you could have the best strength coach in the world write you the greatest workout program, but if you don’t have the time to do it or can’t stay consistent with it, it will do nothing for you.
Focus on building the habit of working out consistently, and you will get far more results than trying to follow the “perfect” workout routine inconsistently.
